The best time to run, according to the weather (not your alarm clock)

The “best” time to run isn’t 6 a.m. or 6 p.m. by default. Physiologically, it’s whichever hour puts you closest to the conditions distance runners actually perform best in: air temperature around 39–50°F (3.8–9.9°C), with mid-pack runners peaking near 43°F, and low dew point (El Helou et al. 2012, PLoS ONE, a study of 1.79 million marathon finishers). In summer that math points to just before sunrise. In winter it points to midafternoon. The catch is that the “perfect” hour shifts daily, and consistency in showing up matters more than chasing it exactly.

Morning vs evening running

Morning wins on weather, evening wins on body readiness, and in hot weather the weather argument wins outright. Dawn brings the day’s lowest air temperature and its lowest dew point, plus quieter roads and typically lower ground-level ozone. Evening offers warmer muscles and a body that’s been moving and eating all day. Neither advantage is fixed, both shift with the calendar.

The morning case is mostly about the air itself. Overnight cooling means temperature and dew point both sit near their daily floor right before sunrise (NWS dew point guidance). Add lighter traffic and you get objectively easier breathing conditions, especially in July and August. The tradeoff is cold, stiff muscles and a body temperature that hasn’t ramped up yet, which is why a longer warmup matters more for early runs.

The evening case is about physiology, not the sky. Body temperature and muscle readiness build across the day, so a 5 or 6 p.m. run can feel smoother stride-for-stride than the same pace at dawn. That’s a real, if qualitative, advantage. But in summer, evening also means running in air that’s been absorbing heat since noon, plus warm pavement and buildings still radiating it back at you.

So the honest verdict: in hot months, weather conditions overwhelm any circadian edge evening running offers, and dawn wins clearly. In spring and fall, when temperature swings are smaller, the difference is minor enough that you should just pick whatever slot fits your schedule and stick with it. The best time to run in summer

Pre-dawn is usually the only genuinely comfortable window once summer heat sets in, because that’s when the day’s temperature and dew point both sit at their lowest point together. Waiting until evening means running on pavement and air that spent all afternoon absorbing heat. The gap between a 5 a.m. run and a 6 p.m. run after a 95°F day can be the difference between a normal effort and one that demands walk breaks.

Dew point doesn’t swing as much through the day as temperature does, but the two compound. According to NWS, a dew point at or below 55°F feels dry and comfortable, 55 to 65°F starts to feel sticky, and anything at 65°F or above feels oppressive because sweat can’t evaporate efficiently. Pair a muggy dew point with a 95°F afternoon high and you get conditions serious runners actively avoid.

Heat also punishes runners unevenly. As wet-bulb globe temperature (WBGT, a measure combining heat, humidity, sun, and wind) climbs from about 10°C to 25°C, elite runners lose only a couple of minutes over a marathon, but three-hour finishers can lose roughly 10 percent of their time, close to 18 minutes (Ely et al. 2007). If you’re not an elite, summer heat costs you disproportionately more than it costs the person at the front of the pack.

Road races lean on this same science through the ACSM/RRCA flag system: white means WBGT under 50°F with some hypothermia risk, green under 65°F is low risk, yellow from 65 to 73°F is moderate risk where at-risk runners should slow down, red from 73 to 82°F is high risk and prompts withdrawals, and black above 82°F means cancel or run at your own risk. WBGT isn’t the same number as the temperature on your phone, but the flag colors are a useful mental model for how fast conditions can turn dangerous. The best time to run in winter

Midafternoon usually beats dawn once winter arrives, because that’s when air temperature peaks for the day and ice and frost have had time to melt off roads and sidewalks. Morning darkness also cuts visibility for both you and drivers, which matters more in winter’s shorter days. The seasonal logic simply flips from summer.

Overnight and early-morning cold is when black ice and refreezing puddles are most likely, since surfaces have had all night to drop toward freezing. By early-to-mid afternoon, several hours of daylight have usually warmed pavement enough to clear it, and the air itself is at its daily high. That’s also when visibility is best, both for spotting hazards and for drivers spotting you.

None of this means morning running is off the table in winter, just that the weather argument for waiting until afternoon is stronger than it is in summer. Stop picking a time, start picking a window

The real skill isn’t memorizing “run at X o’clock,” it’s scanning tomorrow’s hourly forecast for the block where temperature and dew point are both lowest and it still fits your schedule. Fixed run times ignore that weather doesn’t respect a calendar. Some mornings the good window is 5:30 to 6:30 a.m.; on a cooler, drier day it might stretch past 7.

Here’s a simple three-step routine you can do with any weather app tonight, before tomorrow’s run:

  1. Pull up the hourly forecast, not just the daily high and low, for the next 12 to 16 hours.
  2. Scan for the lowest combined temperature and dew point, ideally landing near or below the 39–50°F sweet spot the marathon research points to, and a dew point under 55°F if you can get it.
  3. Cross-check it against your actual schedule. The theoretically perfect 4:45 a.m. window is worthless if you can’t realistically be out the door by then.

Worth remembering: forecasts get less trustworthy the further out you look. A 5-day forecast runs around 90 percent accurate, a 7-day forecast drops closer to 80 percent, and anything past 10 days is close to a coin flip (NOAA). Plan your run window the night before, not the week before.
